One of my clients, an entrepreneur and keen runner, recently stood in front of me holding a photo from the drugstore. Six different magnesium tubs, all in the basket. Her question: "Which of these is the right one?" She had reached for the highest dose at the lowest price. Sounds logical. It is usually the wrong move.

This is not a rare case. Magnesium is one of the most-bought supplements of all, and hardly anyone knows what actually matters. The packs shout for attention with big milligram numbers. And that exact number, the one you focus on, tells you the least about what your body ends up with.

More milligrams is not more effect. Often it is just expensive urine.

Why the form decides the effect

The key term is bioavailability. It means how much of a substance your body actually absorbs and can use from the tablet. Not everything you swallow ends up where you want it.

Magnesium is never present in a tablet on its own. It is always bound to a partner, a so-called salt. That partner decides how well your gut lets the magnesium through. Magnesium oxide has a high dose on the label but low bioavailability. Your body absorbs only a fraction. The rest stays in the gut, pulls in water, and that has a laxative effect.

In plain terms. The big milligram number on the cheap pack tells you how much is in there. It does not tell you how much arrives. Well-bound forms deliver less on paper but more in your body. Magnesium is, for good reason, one of the few supplements that are almost universally relevant. That makes it all the more annoying to end up buying the poorly absorbed version. The Office of Dietary Supplements at the US health authority NIH also ranks the individual magnesium compounds by their absorption.

The main magnesium forms compared

Magnesium is not just magnesium. The form decides not only how well you absorb it, but also what it is best suited for.

Magnesium oxide
Cheap · low absorption

The cheapest and most widespread form. High dose on the label, but low bioavailability. Oxide is not useless. Because of its laxative effect it is used, for example, for constipation. But if your goal is to top up your magnesium status, it is the weakest choice.

Magnesium citrate
Solid all-rounder

Magnesium bound to citrate, a part of normal energy metabolism. A common and solid choice, versatile and absorbed better than oxide.

Magnesium glycinate (bisglycinate)
Sleep · relaxation · well tolerated

Magnesium bound to glycine, an amino acid with a calming effect. Good bioavailability and good tolerability. The sources link this form especially to sleep and relaxation. If you take magnesium in the evening, glycinate or bisglycinate is a sensible choice.

Magnesium malate
Energy · daytime

Magnesium bound to malate, malic acid. Malate is an intermediate in your cells' energy metabolism. The sources link this form to energy. That makes it better suited to the daytime.

In short. Citrate as a solid all-rounder. Glycinate or bisglycinate for sleep and relaxation in the evening. Malate for energy during the day. Oxide rather not.

What magnesium really helps with

Magnesium is not a niche mineral. It is a cofactor for more than 300 enzymatic reactions in the body. Cofactor means that without magnesium these processes do not run, or run poorly. The most important areas from the sources:

Energy. Magnesium is involved in producing ATP. ATP is your cells' energy currency, the fuel for almost everything that does work in the body.

Muscles and nerves. Magnesium is needed for normal muscle and nerve function. For athletes it is also relevant for muscle recovery after training.

Sleep. Magnesium is associated with better sleep quality. That is also why evening intake is common. If you want to dig into sleep, there is more in my article on sleep quality.

Hormones and stress. The sources link magnesium status to testosterone and to cortisol, the central stress hormone. A deficiency can work against you here.

That is exactly why a deficiency is not rare in active people. You lose magnesium through sweat. Chronic stress draws on the reserves on top of that. And poor diet quality supplies too little in the first place.

When the pill is unnecessary

Now the part the supplement industry does not like to hear. Often you don't need a capsule at all.

Magnesium is found in completely ordinary foods. Green leafy vegetables, nuts, whole grains and legumes are good sources. People who eat a varied diet with enough of those on the plate are, in many cases, well supplied. The principle behind it is Food First. Diet first, then the supplement. A pill does not make up for a permanently poor base.

How to spot real need. Pointers from the sources are heavy sweating from regular sport, a longer phase of high stress, or a generally magnesium-poor diet. If none of these apply to you, you don't automatically have to supplement.

If you want certainty, measure it. Here is an important point. The standard magnesium value in serum, the fluid part of the blood, is not a reliable marker. Your body keeps that value stable, if necessary at the expense of the stores in bone and muscle. So the serum value can look normal while the stores are empty. More meaningful is magnesium in the red blood cells, the erythrocytes. Which values often get overlooked is something I summarized in my article on the blood panel.

If you do supplement, do it deliberately. As a rough orientation, around 300 to 400 mg per day is common, usually in the evening, and glycinate or bisglycinate for good tolerability. But the right amount depends on you, on your diet, training and stress level. When in doubt, confirm it with a measurement.

And a word on quality. Supplements are barely regulated, the differences between products are large. Reach for high-quality, contaminant-tested products, not bargain-bin stock. Why expensive does not equal sensible is something I cover in my article on dietary supplements.

Optimize, don't maximize

Magnesium is a good example of a principle that runs through all of my work. Optimize, don't maximize.

Maximizing would be swallowing the highest dose you can find and hoping that more also does more. Optimizing means choosing the right form for the right purpose, placing it at the right time of day, and clearing up the base first.

A supplement adds to things. It replaces nothing. It cannot make up for poor sleep, chronic stress and a bad diet. People who understand that save money and, above all, the illusion that a capsule can fix something that is built elsewhere. Magnesium is just one lever among many. Most people don't fail because of a single pill, but because they tinker with ten things at once.
